High blood pressure

please give me the basic guidelines to reduce high blood pressure of 140 over 100. I am 55 years old weigh 92kg and I am 1,77m tall. I am a production manager. I have a bad habit of staying awake till about midnight before I retire. This is because I have a Hiatus Hernia and sometimes only eat at 20h30 when I get home. I walk around a lot at work but I do not consider this to be a rdio vascular workout. I sometimes take sinumax tablets for bad sinus. Mybe once in two months. Please give me a basic daily guide regarding excersize and diet.
